Temptation Bundling — Pairing What You Love with What You Avoid

"This cafe drink is only for study sessions" strategy

The ADHD reward system doesn't respond to "good things later." Only "feels good right now." That's why you can't study with exams 3 weeks away, but focus explodes the night before — the deadline's immediate threat raises dopamine.

What Is Temptation Bundling

A strategy of simultaneously running an aversive activity (studying) with something you love (reward). Concept from Wharton professor Katherine Milkman's research.

Studying + favorite cafe drink (special drink only for study sessions)
Coding + favorite background music (playlist only for coding)
Reading + favorite cafe (this cafe is only for reading)
Exercise + favorite podcast (episodes only during workouts)

The key: that reward is linked only to that activity. Coffee you drink anytime doesn't work. Must be "special drink only for studying."

Why Especially Effective for ADHD

ADHD brains have a lower dopamine baseline. Temptation bundling artificially adds a dopamine source, creating the association "this task feels good." Not willpower — hacking the brain's reward circuit.

How to Practice

1

List things you enjoy but waste time on (specific drinks, music, places, content)

2

List things you must do but avoid

3

Pair them 1:1 — "this drink is study-only"

4

Never use the bundled reward outside that activity

Use Cases

Studying — designate a specific cafe + drink as study-only Exercise — watch favorite Netflix series only on the treadmill
